Stability Training — The Missing Piece in Most Programs

Most training programs chase two things: strength and mobility. Lift heavier. Move more freely. Stability rarely gets mentioned. And it's usually the reason people get hurt or stall out.

What Stability Training Actually Means

Stability is your ability to control a joint or your whole body against a force trying to move it. It's not about staying frozen in place. It's about staying in control while everything around you shifts.

A strong squat means nothing if your knee caves in halfway down. That's a stability problem, not a strength problem.

Why Most Programs Skip It

Stability work doesn't look impressive. There's no personal record to post. No heavy bar to load. It's slow, controlled, and often boring compared to a max lift.

But skipping it catches up with you. Strength built on a shaky foundation eventually breaks down, usually as a nagging injury that shows up right when your lifts start feeling good.

Balance and Stability Are Not the Same Thing

Balance is staying upright on one leg. Stability is controlling a joint through a full range of motion under load. You can have decent balance and still have poor stability in your hips or shoulders.

This is why standing on a wobble board doesn't fix a caving knee. The two skills overlap, but they're not interchangeable.

Where Stability Breaks Down Most Often

Four spots cause the most trouble:

  • Ankles — poor ankle stability shows up as knees caving in during squats and lunges.

  • Hips — weak hip stability shows up as your knee drifting inward or your pelvis dropping on one side during single-leg work.

  • Core — poor core stability shows up as your lower back arching during overhead presses or deadlifts.

  • Shoulders — weak shoulder stability shows up as your shoulder blade winging out during pressing movements.

If you've ever felt a lift "leak" power somewhere, one of these four spots is usually the leak.

How to Add Stability Work Without Overhauling Your Program

You don't need a separate stability day. Add one or two of these into your warm-up or accessory work, two to three times a week:

  • Single-leg deadlifts — 3 sets of 8 per leg

  • Pallof press (anti-rotation core hold) — 3 sets of 10 per side

  • Side planks with reach-through — 3 sets of 8 per side

  • Half-kneeling shoulder press — 3 sets of 8 per side

Ten minutes is enough. The goal isn't to fatigue you before your main lifts. It's to wake up the muscles that keep your joints controlled once the heavy weight shows up.

Stability training won't show up as a bigger number on the bar right away. But it's what lets you keep adding weight for years instead of getting stuck in an injury cycle every few months.

NUTRITION 🥑

Meal Timing and Circadian Nutrition — When You Eat Matters

Most nutrition advice focuses on what's on your plate. Less gets said about when it lands on your plate, even though your body handles the same meal differently depending on the time of day.

Circadian Nutrition

Your body runs on an internal clock, called your circadian rhythm. It controls more than sleep. It also controls how well your body handles blood sugar, digests food, and stores or burns fat throughout the day.

Circadian nutrition is the idea of eating in a way that works with this clock instead of against it.

Your Body Handles Food Differently at Different Times

Insulin sensitivity, how well your body processes carbs and sugar, is highest in the morning and drops as the day goes on. That means the same meal can spike blood sugar more at 9 p.m. than it would at 9 a.m.

Digestion also slows down at night. Your gut, like the rest of you, runs on the same clock and isn't built to process a large meal right before bed.

The Case for Eating Earlier

When calories and food stay the same, timing still matters. Studies show that eating earlier in the day improves blood sugar control and may help with weight management compared to eating those same meals late at night.

This doesn't mean you have to eat breakfast like a king and dinner like a pauper. It means loading more of your daily intake toward the first half of the day tends to work with your biology instead of against it.

Late-Night Eating and Metabolic Health

Eating large meals late at night is linked to worse blood sugar control and, in some research, poorer sleep quality. Part of this is the mismatch between when you eat and when your body is prepared to handle it.

This is less about a strict cutoff time and more about avoiding your largest meal of the day right before bed.

Align Eating With Your Body Clock

  • Front-load your calories. Aim for your biggest meal to be breakfast or lunch, not dinner.

  • Give yourself 2–3 hours between your last meal and sleep. This gives digestion a head start before you lie down.

  • Keep a consistent eating window. Eating at roughly the same times each day helps your internal clock stay steady.

  • Get morning sunlight. Light exposure early in the day helps set your circadian rhythm, which affects how your body handles food later.

  • Don't skip breakfast and then eat most of your calories at night. This is the most common way people accidentally work against their own clock.

You don't need a rigid eating schedule. Simply shifting more of your calories earlier in the day and finishing dinner a few hours before bed can deliver most of the benefits.

BIOHACKING

Body Composition Scans — DEXA, BodPod, and InBody: What They Actually Measure

The scale is a blunt tool. It tells you how much you weigh. Not what makes up that weight. It can't tell the difference between fat, muscle, and water. Body composition scans can, but not every scan delivers the same level of accuracy.

What These Scans Measure

A regular scale measures weight. A body composition scan breaks that weight down into categories, usually fat mass, lean mass (muscle, organs, water), and sometimes bone density.

This matters because two people can weigh the same and look completely different. Body composition is the number that actually tracks whether your training and eating are working.

DEXA: The Gold Standard

DEXA (dual-energy X-ray absorptiometry) uses a low-dose X-ray to measure fat, muscle, and bone density separately, region by region. It's the most accurate option available outside a research lab, and it's also used to check bone health.

A scan takes about 10 minutes and is available at many medical imaging centers, sports performance labs, and some gyms. Cost typically runs $50 to $150 per scan.

BodPod: Air Displacement

A BodPod estimates body fat by measuring how much air you displace while sitting inside a sealed chamber, similar to how water displacement works. It's fast, doesn't involve radiation, and is reasonably accurate for tracking change over time.

It's not as precise as a DEXA scan. Instead of showing where fat is stored throughout your body, it provides a single overall body fat percentage.

InBody and Other Bioelectrical Impedance Scales

These are the scales you'll find at some gyms and physical therapy offices. They send a low-level electrical current through your body and estimate composition based on how fast it travels through fat versus muscle.

They're convenient and give a quick readout, but accuracy shifts based on your hydration level. Drink a lot of water before a session, and your numbers change. This is the least reliable of the three for a single snapshot, but useful for spotting trends if you test under the same conditions each time.

How Accurate Are They, Really

DEXA is the most trusted for absolute accuracy. BodPod comes in close behind it. Bioelectrical impedance scales (InBody and similar) are the least precise in any single reading, but still useful if you test at the same time of day, same hydration status, every time.

The real value of any of these isn't the exact number. It's the trend across multiple scans months apart.

Cost and Accessibility

DEXA and BodPod usually require a scheduled appointment at a clinic or lab. InBody scales are more accessible. Many commercial gyms offer them free to members. None of these are things you need monthly. Every 3 to 6 months is plenty to track real change.

Should You Bother?

If you're actively trying to build muscle or lose fat and want to know if it's working beyond what the mirror or scale tells you, a scan every few months is genuinely useful. DEXA is worth the higher cost if you want the most accurate number. An InBody scan at your gym is a good free option if you're consistent about when you test.

If you're not chasing a specific body composition goal, this isn't essential. A tape measure, progress photos, and how your clothes fit will tell you most of what you need to know for free.

Ten minutes, before you touch your main lifts. By the end of the week, notice whether your main lifts feel more controlled — less wobble, less "leaking" power out of your knees or lower back.
